Spraying your cat with water won't work, that will just teach him to not trust you.  You want to make the room itself an unattractive place.  You could get something like Ssscat, which is a motion sensor aerosol can that blows air at your cat when he steps in front of it.  Place one or two next to the doorway.  Check it out here::

In regards to the scratching, you are going to have to apply a No-Yes technique.  Say NO by temporarily putting something like double sided tape on your couch.  Your   will not like the sensation and will learn not to scratch there.

You also want to say YES by placing a scratcher directly next to the area you are saying NO to.

Well, I keep my cats to a ripe old age so eventually they can't jump that high.

But we recently adopted a couple of new boys who are 2.5 and very spry.

We've chosen to be lenient for the time being as they have a history of being very people shy.

I had this same issue with mine for the TV stand. She had a tendency to get on her back paws and touch the screen with her front ones, which did leave a very small but noticable mark on the screen. I bought this:

It is a little pricey, but after a couple times of her jumping on to the stand and getting sprayed, it kept her off the TV stand completely. It's a motion detector and will spray a little puff of air (completely non toxic) in their direction, make a noise that tends to scare a cat and they'll jump off. I heard a few cat owners were not successful using this, so it does depend on the cat and hopefully this can work for you. It maybe took only 3 times of being sprayed to keep her away, and eventually I just turned off the nozzle (but kept it up there so she'd think if she does ever try going up there again, she'll get sprayed).

The squirt gun can often times backfire on you. My parents used to use one whenever my cats would jump on the table and one decided he liked it and would want you to keep straying him so he could clean himself. The other one became scared of my parents because they associated getting sprayed with my parents, not with getting on the table.

SSSCAT has actually worked wonders for their new cats.

Since it’s hands free there is no worry about the cat associating you with getting wet.

It senses motion so it’s not just when you catch your cat.

Since it’s air and not water it might make bath time with a cat a bit easier (if you bath your cat)

Cats don't understand punishments but some people will use a squirt bottle but that can make them associate you with bad things.

You can clicker train cats. Amazon sells a book and clicker set.

We have a cat now who tries often to dash out. No whining But he is smart and waits and watches for his opportunity to escape. It means that we have to be vigilant when opening the doors.

We also add a bit of fear if he’s near the door like stamping our feet and hissing to get him away.

This has helped a bit (and the cold/snow). I’m afraid that when the weather gets nice again however he’ll go back to his old ways.

We’ve used “SS scat” at the doors too. This also helps but were not great about replacing the air canisters

I like this one. It’s basically a motion sensor attached to an air duster. You don’t have to use their replacement cans, I just get a 6 pack of air duster cans from Costco. They’re bigger so they last longer. You’ll just need to break off the trigger portion so you can put the motion sensor piece on there.

I don't know that you should have to be responsible for buying this, but they make automatic sprayers that keep cats out of rooms. You could place one by the dangerous plants or at the bottom of your door. They're kinda pricey though.

Close your bedroom, get an Ssscat and a white noise machine for your sleep.

The white noise for you guys, the Ssscat somewhere angled to keep him a decent distance from your door without impeding him from getting to food/water/litter.

He might just grow out of it / get over it, but you have to think of yourself - going a long time without good sleep can really impact your everyday life.

I very much appreciate you taking the time to read into it and come to that conclusion! As for your cat:

Another user pointed out that the life expectancy and happiness of an indoor-outdoor cat is lower than that of an indoor-only cat. I would however like to add that if your cat absolutely hated going outside, they wouldn't (assuming you don't kick your cat out if they don't want to go of course ;))

So, let me throw up my credentials real quick so you know I'm speaking from at least some experience: I've been a volunteer at my local shelter for years now and I do all my work in cat socialization. So I do know quite a bit about cat body language/what makes cats tick.

Having said that, the timing of the behavioural changes in your cat makes me think that it had less to do with spaying her, and more to do with the changes a cat goes through when they go from adolescence to adulthood. Somewhere, somehow, your cat didn't feel safe during this period of time (doesn't have to be any fault of yours at all), and this has manifested in a timid/scared personality as an adult.

If you were interested in trying some things, here's multiple things you can do to help your cat (I'm just going to list them, I apologize if you've already tried them):

  1. You want to up their confidence. Easier said than done of course, but luckily cat behaviourist Jackson Galaxy has a lot of resources on this. Here's one on shy cats: https://www.youtube.com/watch?v=y3zUrrTyeAw.
  2. You may want to set up a perimeter around your house and inspect where a lot of other cats congregate. That could also be fueling your cat's insecurity. There's humane ways (like pufts of air) that could scare off congregations of cats that gather too close to your house. Maybe your cat will feel happier/more confident if she knows that she has a safe territory, so she can at least walk around her own space without feeling threatened. I can't find an immediate specific Jackson Galaxy video that goes into depth on it but if you watch My Cat From Hell episodes he uses these sometimes if a cat is feeling horribly insecure due to the large amount of cats near their house.

I hope these will at least get you started if you haven't tried any of these before! I highly suggest watching Jackson's My Cat From Hell series because he does so much good work with scared/unconfident cats! He's very heavy on the "Please keep your cat as an indoor cat" but personally I feel that it depends on the environment the owner lives in and how they feel about it (i.e. there's no such thing as wild predators here, so a lot of people let their cats outside. I don't but that's because I have beautiful purebred cats and there's been instances of catnapping in the past that makes me hessitant).
